The body keeps running after the run is over

A 2025 study of 4 million person-nights found exactly how late an evening workout can run before it costs you the night. The buffer is gentler than you'd think.

It's 8:42pm. You finally moved the run from the calendar into the day — eight kilometres along the river, the cool air, the kind of pace where the second half feels easier than the first. You showered. You ate. You opened the laptop to finish one thing. Now it's almost ten, and you can feel your heart still going. Not pounding. Just present. Like it forgot to clock out.

Most nights you sleep fine after this. Tonight your eyes are open at midnight and you can't quite say why.

There is a why. The science is new, and it is kinder than you'd expect.

What 4 million nights of data revealed

In April 2025, researchers at Monash University and WHOOP published in Nature Communications what is probably the largest real-world study of evening exercise and sleep ever run. They tracked 14,689 physically active adults wearing a multi-sensor wrist device over a full year — 4,084,354 person-nights of data, with continuous heart rate, motion, and sleep staging on every one. [1]

The headline they wanted to test is the one your fitness tracker has been telling you forever: late workouts ruin sleep. The result was more specific than that.

Sleep got worse the closer exercise ended to bedtime, and worse still the harder the effort. A maximal-strain workout finishing two hours before sleep was associated with a roughly 36-minute delay in sleep onset, a lower nocturnal heart rate variability, and a higher resting heart rate through the night. [1] Heart rate variability — HRV — is your nervous system's tell. When it's high, your body is in recover and digest. When it's low, you're still in carry the day. After a hard late session, the body kept carrying the day for hours.

The kinder finding hiding in the data

Here's the part the headlines mostly missed.

The same study found a clean cutoff. Exercise bouts that ended four or more hours before sleep onset showed no measurable effect on sleep at all — regardless of how hard the effort was. [1] Four hours. That's it. Finish the run by seven, sleep at eleven, and the body has the runway it needs to come back down.

The pattern fits what a 2022 network meta-analysis of evening exercise trials had already gently suggested: moderate and high-intensity evening sessions don't, on average, disrupt sleep — as long as the timing leaves room for recovery. [2] The new data filled in the number we didn't have. Four hours, in real bedrooms, on real bodies.

Why the heart matters more than the muscles

The intuitive worry about late workouts is muscle soreness or being "wound up." The actual mechanism is quieter, and it lives in the autonomic nervous system.

Hard exercise pushes you into sympathetic drive — heart rate up, breathing up, blood pressure up, attention sharpened. Coming back from that is not a switch but a slow tide. The vagus nerve has to take the floor again. Body temperature has to fall. Catecholamines have to clear. While that's happening, even if you're "asleep," your nervous system stays half-cocked, and HRV drops as the cost. [3]

A single late workout isn't a crisis. A weekly pattern of them — Tuesday and Thursday HIIT at 9pm, every week, for a year — is a body that almost never gets a full parasympathetic night. That's the part the trackers are quietly catching.

What this means tonight

You don't need a new schedule. You need a small piece of geometry.

Look at the time you usually fall asleep. Walk it backward four hours. That is your finish line, not your start line. Light yoga, a walk, mobility work — those don't count against the budget. The four-hour rule is specifically for the strenuous stuff: lifting, running, intervals, anything that puts you in zone 4 or 5.

If life only lets the workout happen later — a kid finally asleep, a calendar that won't move — the same study has a quieter consolation: even at the same late hour, a light-strain session instead of a maximal one was associated with substantially better sleep that night. [1] A jog instead of a sprint. A circuit instead of a max-effort lift. The body knows the difference.

And if you've already trained hard tonight, you haven't broken anything. You've just earned a longer wind-down. The 4-7-8 breath is what we'd lean on. It's a four-second inhale, a seven-second hold, an eight-second exhale, and the long exhale is the part doing the actual work — it nudges the vagus nerve back to the floor.

The reframe

The cultural script about evening workouts is binary: either you're disciplined enough to be a morning person, or your sleep is your fault. The data is more generous than that. The body doesn't care whether you ran at six in the morning or six in the evening. It cares whether the run ended in time for the heart to come home before bed.

Four hours. A reasonable buffer. A reasonable life.

Tonight

If you're planning a hard session, look at your bedtime and subtract four. That's your last-call. If it's already past it, swap the intensity down a notch, and add three rounds of slow exhale before bed. The body will do the rest.

You are not bad at sleep. You are sometimes still finishing the run.
