You spent the day indoors. Your body thinks it's still winter.
The conversation about screens at night skips half the story. A 2024 PNAS study in 88,905 adults shows that darker days predict mortality risk as clearly as brighter nights — and most of us never see real daylight.
It's 10:42am on a Tuesday. The window is to your left, the laptop is in front, the second coffee is already cooling. You will sit here, more or less, until 6. Lunch is the kitchen, not the street. The brightest thing you'll look at all day is the screen four inches under your eyes.
You will get up at some point. You will not go outside. By the time you do, the sun will be on its way down.
This is the part of the sleep conversation almost nobody talks about. The phone before bed gets the headlines. The empty afternoon gets nothing. But the body keeps a ledger of both.
The other half of the circadian story
Your circadian clock runs on contrast. Bright outdoor light during the day. Dim, warm light at night. The bigger the gap between the two, the cleaner the signal, the deeper the rest.
Sunlight at noon is roughly 10,000 to 100,000 lux. The light inside a well-lit office is 300 to 500 lux. Your retina cannot tell that these are different orders of magnitude — but your suprachiasmatic nucleus, the pacemaker tucked above your optic chiasm, absolutely can. To the clock that runs your day, an indoor desk reads as a long, dim twilight. A few thousand of those in a row and the rhythm starts to flatten.
What's new is not the idea. It's the size of the evidence.
What a million light readings actually showed
In October 2024, a team led by Daniel Windred at Flinders and Monash published the largest objective study of personal light exposure ever done. They strapped wrist-worn light sensors onto 88,905 UK Biobank participants for a week — about 13 million person-hours of light data — and then followed them for an average of eight years to see who died. The pattern was uncomfortably clean. People in the brightest fifth of night-time light had a 21 to 34% higher risk of dying from any cause over the follow-up, compared to those in the darkest fifth. [1]
But the other half of the finding is the one that should reshape the conversation. People in the brightest fifth of daytime light had a 17 to 34% lower risk of dying than those in the darkest fifth — independent of how much night-time light they got. [1]
A darker day, the data says, is its own risk factor. Not the consequence of a bright night — a separate, additive one. You can't out-scroll a dim morning by being good at bedtime.
Why this is the remote worker's problem, specifically
This is the bit that should be quietly disturbing for anyone who lives by a laptop. The 2024 mortality paper sits on top of an earlier finding from the same group, published in Nature Mental Health in 2023, that analysed 86,772 adults wearing the same wrist sensors. People in the brightest fifth of night-time light had about a 30% higher risk of major depressive disorder. People in the brightest fifth of daytime light had about a 20% lower risk. [2]
The mechanism behind both papers is the same quiet one. Daytime light reaches the eye, signals to the pacemaker that it is day, and the body strengthens its 24-hour rhythm — cortisol rises cleanly in the morning, melatonin rises cleanly at night, the temperature dip lands on time. Without that signal, the rhythm flattens, the bookends of the day go soft, and the body never quite knows what time it is.
A 2023 PNAS paper looked at this from the other end. Didikoglu and colleagues recorded light, sleep, and alertness in 59 UK adults going about their normal lives. The finding was almost rude in its simplicity: people were getting far less daylight than the recommended targets, especially in the morning — and the lower their daytime light, the more daytime sleepiness they reported, and the more their sleep timing drifted later. What "enough light" actually looks like
Here is the part that surprises everyone the first time they hear it. Sitting near a sunny window does not count. Window glass cuts the brightness reaching your eyes by roughly 50% on a clear day and more on a cloudy one. The difference between "lit room" and "outside in the rain" is still about an order of magnitude.
You don't need a light therapy lamp. You don't need to move to the desert. You need to put your eyes under the actual sky for some part of the morning — even a cloudy sky, which on the dimmest overcast day is still brighter than the brightest indoor lighting most of us ever sit under.
The number that keeps showing up in the chronobiology literature is roughly 10 minutes of outdoor light in the first couple of hours after waking, with more on dim days. Not a workout. Not a productivity protocol. A coffee on the step. The walk to a real bakery instead of the kitchen. Five minutes of standing in your own backyard while a kettle finishes boiling.
Try this tomorrow: the doorstep ten
You don't need an app for this either. Tomorrow, before the first meeting, before the inbox, before anything that has a notification noise — take your coffee outside. Ten minutes. No phone in hand. Eyes loosely open to the sky, not the screen. If it's raining, put on a coat. If the sky is grey, this still counts; grey-sky daylight is brighter than your kitchen.
While you're out there, you can do one round of 4-7-8 breath. Inhale for four. Hold for seven. Exhale slowly for eight. It will take nineteen seconds. The morning will keep doing the chemistry whether you breathe slowly or not, but the breath gives your nervous system permission to drop the night's last residue.

Most people, the first week they do this, notice it by 9pm. The way the evening tiredness arrives on time, almost punctual, almost like a tide coming in instead of a bus you missed.
The reframe
There is a version of this conversation that ends with "go outside" and feels like a lecture. That isn't the version Tempo writes. The reader we're writing to has not been failing to optimise. They have been living the life their job built — indoors, lit by panels, looking at panels — and their body has been adapting to that life by quietly dimming the bookends of every day.
The fix is not heroic. It is not even very dramatic. It is the cheapest, oldest intervention in sleep science, and the data says it is worth something close to the bedtime work you already do. Probably more.
Tonight, and tomorrow
Tonight, set a soft alarm for ten minutes after you usually wake. Put your coat by the door. Put your shoes next to it. Put the coffee setup where you can carry it out.
Tomorrow, walk outside before the day starts asking things of you. That's it.
The night that follows will feel, very quietly, like a different shape of night.
